Short answer: Healthy seafood in Atlantic Beach comes down to three choices: how the fish is cooked, what sits next to it, and how much sauce goes on top. Pick grilled or blackened over fried, choose a salad or slaw as your side, and go easy on creamy sauces. Fish and shrimp start out lean, so most of the extra fat on a seafood plate comes from batter, fryer oil and toppings.
A light seafood dinner is a plate built around fish or shellfish cooked without batter or a deep fryer, with vegetables beside it and sauce used by the spoonful. Call it the cook, side, sauce rule. This is general food information, not medical advice; if you follow a special diet, ask your doctor or a registered dietitian.
Is seafood a healthy dinner choice?
For most people, yes. Fish and shellfish are rich in protein, low in saturated fat, and the main food source of the long-chain omega-3 fats called EPA and DHA.
Harvard’s Nutrition Source describes seafood as high in protein and low in saturated fat (Source: Harvard T.H. Chan School of Public Health). The NIH notes that EPA and DHA are found in seafood, especially cold-water fish such as salmon, mackerel and tuna, as well as in shellfish (Source: NIH NCCIH 2024).
Most of us still don’t eat much of it. Fewer than one in five Americans follows the advice to eat fish twice a week, and nearly half eat fish only occasionally or not at all, according to the same Harvard page.
How much seafood should adults eat each week?
Federal advice is at least 8 ounces of seafood a week for adults on a 2,000 calorie diet. That works out to roughly two dinners where fish or shellfish is the main event.
The FDA and EPA base that number on the Dietary Guidelines and suggest smaller amounts for children (Source: FDA 2024). If you are pregnant or breastfeeding, the advice is 8 to 12 ounces a week from a variety of lower-mercury choices. The same FDA chart sorts fish by mercury. Shrimp, crab, oysters, flounder and salmon sit on the Best Choices list, while grouper, mahi mahi and yellowfin tuna are Good Choices.
What are the leanest fish and shellfish to order?
Lean white fish, tuna and shrimp all come in at roughly 90 to 110 calories per 100 grams raw, with very little fat. That is why most low calorie seafood dishes start with one of them.
| Seafood (100 g, raw) | Calories | Protein | Total fat | FDA mercury list |
|---|---|---|---|---|
| Red grouper | 92 | 19.4 g | 1.0 g | Good Choice |
| Yellowfin tuna | 109 | 24.4 g | 0.5 g | Good Choice |
| White shrimp | 106 | 20.3 g | 1.7 g | Best Choice |
The nutrition figures come from NOAA Fisheries species profiles for red grouper (Source: NOAA Fisheries), Atlantic yellowfin tuna (Source: NOAA Fisheries) and white shrimp (Source: NOAA Fisheries). NOAA also describes all three as low in saturated fat. The mercury groups come from the FDA chart above.
Those numbers describe raw seafood, not any plate on a restaurant menu. The fish is rarely the problem; the cooking usually is.
Is grilled or blackened fish healthier than fried fish?
Usually, yes. Grilling and blackening add little fat, while batter and breading soak up oil in the fryer.
The Dietary Guidelines for Americans, 2025 to 2030, advise swapping deep-fried cooking for baked, roasted, stir-fried or grilled methods (Source: USDA and HHS 2026). The same guidelines say saturated fat should generally stay under 10 percent of daily calories. A registered dietitian at Cleveland Clinic put the fryer problem plainly:
“When we fry something, whether it’s fish or chicken or whatever it may be, a lot of times those oils are not heart healthy, they’re saturated fats.”
“And what happens is the breading absorbs all of those fats, and so not only are you getting more calories from the breading itself, but you’re getting all those unhealthy fats.”
Beth Czerwony, RD, registered dietitian, Cleveland Clinic (Source: Cleveland Clinic 2023)
Blackened fish is typically coated in a spice blend and seared in a very hot pan, so there is no batter to hold oil. MedlinePlus gives the same advice for eating out: look for fish that is roasted, grilled or baked, and avoid food that is breaded or fried (Source: MedlinePlus 2024).
How do you order a healthy meal at a seafood restaurant?
Use the cook, side, sauce rule at any healthy seafood restaurant. Pick a grilled or blackened main, choose a vegetable side, and keep rich sauces to a spoonful.
- Cook: grilled or blackened beats fried or beer battered, for the reasons above.
- Side: MedlinePlus suggests a side salad instead of fries when you eat out (Source: MedlinePlus 2024). The Dietary Guidelines set a goal of 3 vegetable servings a day on a 2,000 calorie pattern (Source: USDA and HHS 2026), and a dinner salad covers part of that.
- Sauce: aioli, cream sauces and dressing add up fast. MedlinePlus suggests dressing on the side and using just a small amount of any heavy sauce.
Salt is the quiet one. Americans average more than 3,300 milligrams of sodium a day, against a limit of less than 2,300 milligrams for teens and adults, and most of it comes from processed and restaurant foods (Source: CDC 2026). Spice rubs and sauces both carry salt, so if sodium is your main concern, plain grilled fish is the lightest pick.
What are the lighter swaps on a seafood menu?
The easiest swaps keep the seafood and change how it is cooked or what comes with it. Here is how that looks on our own menu, using only choices the menu already offers.
| Instead of | Try | Why it is lighter |
|---|---|---|
| Buffalo Shrimp | Grilled Shrimp, original or blackened | The guidelines favor grilled over deep-fried (Source: USDA and HHS 2026) |
| Beer Battered Fish & Chips | Fresh Catch Platter, grilled or blackened, with a Side Salad | Breading absorbs frying oil (Source: Cleveland Clinic 2023) |
| Oyster Tacos (fried) | Grouper Tacos, grilled or blackened | Red grouper has about 1 gram of fat per 100 grams raw (Source: NOAA Fisheries) |
| Fried Fresh Catch Sandwich | Key West Style Mahi Tacos (grilled mahi mahi) | Grilled fish instead of fried (Source: MedlinePlus 2024) |
| French Fries or Hush Puppies as your side | Side Salad or Mango Wasabi Slaw | Side salad instead of fries (Source: MedlinePlus 2024) |
| Loaded Fries or Beach Nachos to start | Grilled Shrimp, or a shared Seafood Cobb Salad | Shrimp and crab are FDA Best Choices (Source: FDA 2024) |
You don’t have to make every swap. Pick one or two and enjoy the rest.
Where can you get healthy seafood in Atlantic Beach?
Look for a fresh catch you can order grilled or blackened, a big salad with seafood on top, and a side that skips the fryer.
Start with the Super Salads. The Seafood Cobb Salad brings mixed greens, tomato, avocado, crabmeat and grilled shrimp, with cheese, onion and applewood smoked bacon: hearty, but the shrimp is grilled, not battered. The Tropical Shrimp Salad pairs grilled shrimp with mango and strawberries. Shrimp and crab are both on the FDA Best Choices list (Source: FDA 2024).
On the fresh catch side, the Fresh Catch Platter lets you pick a fish, choose grilled or blackened, and add one side. When flounder is on the fresh catch board, it is another FDA Best Choice.
From the tacos, the Key West Style Mahi Tacos use grilled mahi mahi, and the Grouper Tacos come grilled, blackened or fried, so the lighter call is yours. Compare them in our mahi mahi vs grouper guide, or our fish tacos guide. For sides, the Side Salad and Mango Wasabi Slaw skip the fryer. Frequently asked questions
Is blackened fish healthier than fried fish?
In most cases, yes. Blackened fish is typically coated in a spice blend and seared in a very hot pan, so there is no batter or breading to soak up oil. Fried fish is battered or breaded and cooked in a deep fryer, which adds fat and calories. The Dietary Guidelines for Americans suggest swapping deep-fried cooking for grilled, baked or roasted methods (Source: USDA and HHS 2026). One catch: spice blends often contain salt, so if you watch sodium closely, plain grilled fish is the lightest choice. On our menu, the fresh catch comes grilled, blackened, fried or jalapeno crusted, so you can pick the cooking method that suits you.
What is the lightest side to order with seafood?
A green side salad is usually the lightest pick, especially if you go easy on the dressing. MedlinePlus specifically suggests trading fries for a side salad when you eat out, and it recommends keeping dressing on the side so you decide how much goes on (Source: MedlinePlus 2024). Our Side Salad is spring mix, tomato, onion and cheese. The Mango Wasabi Slaw is another fresh option with a little sweet heat. The fried sides, like Hush Puppies and French Fries, work best as the occasional treat.
Can I get a light seafood dinner to go?
Yes. You can order online for pickup any night we are open, which is every night except Tuesday, from 5 to 9 PM. Grilled and blackened dishes tend to travel better than fried ones, because there is no crispy coating to steam and go soft on the drive home. A Fresh Catch Platter, grilled or blackened, with a Side Salad is an easy light order. Salads travel well too. If you want to know which fish are on the fresh catch board before you order, give us a call at (904) 246-2000 and ask what came in.
Eating light at a seafood restaurant isn’t about willpower. It is about fresh fish, cooked simply, without a coat of batter, and that is the whole idea behind healthy seafood Atlantic Beach style. Come by for dinner and order it grilled. Planning a night out?
